Mat Manual companion guide to "The Deck of Cards Workout: Gotch's Bible and the Honest Arithmetic of Conditioning." Print it. The article deals the system and its arithmetic. This book specifies every movement to coaching standard, ladders the bridge safely, scales the deck across twelve weeks, and schedules the whole thing inside a grappler's real training week.
Name: ______________________________ Gym: ______________________________ Current level (Part 3): ______________ Neck status checked: ☐
SAFETY — THE NECK RULES THIS BOOK ☐ The wrestler's bridge loads the cervical spine. It is introduced ONLY through Part 2's progression, never on day one, and never under fatigue until its stage standards are met fresh. ☐ ANY neck pain, radiating symptoms, dizziness, or a history of neck injury removes bridge work from your program until a clinician clears it. The alternatives (Part 2, final row) carry the training effect. No tradition outranks a spine. ☐ Jump squats are landed softly and quietly; knee pain at any point converts them to Hindu squats for the session. ☐ Deck sessions are not performed to collapse. The form law (Part 4) ends a set — and if necessary the session — before the floor does. ☐ Conditioning never replaces medical sense: chest pain, unusual breathlessness, or joint swelling after sessions is a clinician conversation, promptly.
Part 1: The Four Exercises, Specified
Hindu squat (spades)
| Element | Standard |
|---|---|
| Start | Feet about shoulder width, arms hanging |
| Descent | Sit deep — hips below knees — as the heels rise and the arms swing back |
| Bottom | Full depth with the torso tall, weight through the forefoot |
| Rise | Drive up as the arms swing forward; heels settle at the top |
| Rhythm | Continuous, breathing with the swing: the tradition's metronome is roughly one squat per second at working pace |
| Faults | Half-depth (the classic), heels planted and knees caving, rhythm breaking into lunges |
Jump squat (clubs)
| Element | Standard |
|---|---|
| Descent | To the Hindu squat's depth |
| Drive | Explode vertically, feet leaving the floor, arms assisting |
| Landing | Soft, forefoot to full foot, knees tracking — and the landing IS the next descent |
| Faults | Shallow jumps from tired legs (convert to Hindu squats per the safety box), loud landings, knees collapsing inward |
Hindu push-up (diamonds)
| Element | Standard |
|---|---|
| Start | The inverted V: hips high, hands and feet planted, head between the arms |
| The swoop | Dive the chest down in an arc toward the floor, skimming it, and through |
| The arch | Finish in the upward position: chest open, hips low, arms straight (the cobra-like top) |
| Return | Reverse the arc back to the V — the return is half the exercise |
| Rhythm | Flowing, one breath per full cycle |
| Faults | Collapsing to a normal push-up's line (loses the through-range shoulder work), rushing the return |
Half-moon push-up (hearts)
| Element | Standard |
|---|---|
| Setup | Push-up position, hands slightly wide |
| The travel | Lower toward one hand while the body shifts that way, press up traveling to center, then to the other side — drawing the half-moon |
| Load | Each side's arm takes the greater share at its end of the arc |
| Faults | Becoming ordinary alternating push-ups without the travel; hips sagging through the arc |
