SAFETY, BEFORE ANYTHING ELSE ☐ Build gradually. This plan adds load in small steps on purpose. Skipping ahead to the week-eight doses is how tendons and motivation both tear. ☐ Chest pain, pain radiating into an arm or jaw, faintness, or breathlessness that does not settle within a few minutes of stopping: stop for the day and get checked by a clinician before the next hard session. That is not a pacing problem until a clinician says it is. ☐ Heat is a limit, not a character test. In a hot room, shorten hard rounds, drink before you are desperate, and treat dizziness or confusion in yourself or a partner as a full stop. ☐ A hard session needs a day behind it. Two wrecked days in a row is a load problem, not a toughness badge. The plan's easy days are part of the plan. ☐ Tap rules still run everything on the mat: tap early, release instantly, control before pressure. Conditioning never outranks them.
Start From Numbers: Three Self-Tests
Run all three in week one, before the plan starts. Run them again in week eight. Feelings lie about fitness. These do not.
Test 1: The Recovery Test
Roll one hard round at honest effort, five minutes. The second it ends, sit down and count your pulse for 15 seconds, or read your watch. Count again at exactly one minute after the round ended. Subtract.
| Measure | Your week one | Your week eight |
|---|---|---|
| Heart rate at the final whistle (beats per minute) | ||
| Heart rate one minute later | ||
| The drop (first number minus second) |
What the drop means, as a coaching benchmark and nothing more: a drop of 20 beats or more in the first minute is a recovery engine doing its job. A drop under 12 means the base work in this plan is your priority, and it should move visibly in eight weeks.
Test 2: The Talk-Test Base Check
Thirty minutes of steady work, run, bike, rower, your choice. The rule: at every five-minute mark you must be able to say a full sentence out loud, clearly, without gasping. If you cannot, you are too fast, whatever the pace says.
| Check | Result |
|---|---|
| I finished 30 minutes | ☐ |
| I passed the sentence test at every check | ☐ |
| My mode and average pace or setting |
Passing this test at a slowly rising pace across eight weeks is the base being built. Failing it at minute ten is also information: start your base sessions at the pace you pass, not the pace you admire.
Test 3: The Rounds Test
In one class, count your rolling rounds honestly. For each round, mark the minute your technique fell apart: wild scrambles, forgotten frames, grips gone to stone.
| Round | Round length | Minute it fell apart | What went first (breath / grips / decisions) |
|---|---|---|---|
| 1 | |||
| 2 | |||
| 3 | |||
| 4 | |||
| 5 |
Your total of clean minutes across the session is your real current tank. The plan grows that number. Boasting about rounds survived as a zombie in the last three does not enter the record.
